How does training too hard stop your body burning fat?

Your body runs on two fuel systems, and which one it uses depends almost entirely on how hard you’re working.

The aerobic system uses oxygen to burn body fat. It’s slow, efficient, and nearly inexhaustible – even a lean man carries enough stored fat to fuel hundreds of miles of low-intensity movement. This system powers your slow-twitch muscle fibres, builds mitochondria (the structures that convert fat into usable energy), and keeps your stress hormones low. Given the right conditions, it’s the system your body prefers.

The anaerobic system burns glucose. It’s fast, powerful, and depletes quickly. It drives cortisol production, burns through your limited glycogen stores, and leaves you needing recovery time. It’s designed for short bursts of high-intensity effort – not for an hour of training three times a week.

The moment your heart rate crosses your aerobic threshold, your body shifts from the aerobic system to the anaerobic one and stops burning fat as its primary fuel. That threshold is not where most people think it is. For a 50-year-old man who’s been training inconsistently, it sits at roughly 125 bpm. Many group fitness classes, park runs, and casual gym sessions push well past that – into a zone that feels productive but isn’t burning the fuel most men are trying to burn.

What is MAF training and how does the 180 formula work?

I’m a certified MAF coach and MAF Institute Foundation Graduate. I’ve applied this method with clients for over a decade, and the formula is the starting point for every aerobic training programme I build.

The calculation: take 180, subtract your age.

Then adjust for where you are right now:

  • Recovering from illness, injury, or taking prescription medication regularly: subtract 10
  • Inconsistent training history, more than two colds per year, or carrying excess body fat: subtract 5
  • Training consistently 4 or more times a week for two years without issues: use 180 minus your age
  • Training consistently for more than two years with measurable improvement: add 5

The result is your MAF heart rate – the upper ceiling for aerobic training. Your MAF zone runs from 10 beats below that number up to the number itself.

Example: a 50-year-old with inconsistent training history. 180 minus 50, minus 5 = 125. MAF zone: 115 to 125 bpm. Every aerobic session stays inside that range.

The formula is a clinically-derived starting point, not a laboratory measurement. Individual variation exists. But for the vast majority of men in their 40s and 50s who’ve been training at the wrong intensity for years, it lands close enough to produce a fundamental shift in how they train.

What happens in your body when you train at your MAF heart rate?

Training at MAF heart rate does something that high-intensity work cannot: it forces the body to build fat-burning machinery from the ground up.

Staying below your aerobic ceiling keeps your slow-twitch muscle fibres in charge of producing energy. These fibres are densely packed with mitochondria. The more you train this system consistently, the more mitochondria your body produces, and the more efficient it becomes at extracting energy from stored fat. You’re not just burning more fat during the session – you’re increasing your body’s structural capacity to use fat as fuel at any time.

Think of it as an engine upgrade. High-intensity training is flooring the accelerator. MAF training is installing a larger, more efficient engine.

Beyond fat oxidation, consistent MAF training keeps cortisol low. This matters more than most men realise. Chronic high-intensity training keeps cortisol chronically elevated, which drives the body into a fat-storage state regardless of diet. Removing that cortisol signal – by training at an intensity the body can sustain without triggering a stress response – changes the hormonal environment that determines whether fat gets stored or burned.

The adaptation timeline for most men: 8 to 12 weeks to see meaningful change, 6 months to build a real aerobic base. The first weeks will feel too easy. That’s correct. What you’re doing is building what years of hard training have neglected.

What does MAF training actually look like?

The MAF zone covers any aerobic activity: running, cycling, walking, swimming, rowing. The method does not require a specific modality. What it requires is a heart rate monitor, because training without one is guessing. Guessing is how most men have been training for the last decade. It is also why nothing has changed.

In the first session, most men discover that staying under their MAF ceiling requires more walking than expected. A 50-year-old with an MAF zone of 115 to 125 bpm may need to walk significant stretches of what currently feels like an easy jog. That is not a problem. That is diagnostic information. It tells you precisely how underdeveloped the aerobic system is and where the work needs to happen.

Week structure: three to four sessions per week of 45 to 60 minutes inside the MAF zone. That is the foundation. No additional high-intensity work in the early phases. The goal is to build the aerobic base without repeatedly blowing it up with anaerobic stress. You cannot build an engine you are simultaneously running too hard.

Heart rate monitoring is non-negotiable. A chest strap gives the most accurate reading. Wrist-based optical monitors are acceptable for most purposes. Training without a monitor is not doing the method. It is doing the same unguided training that produced the same results.

The first three to four weeks will feel unproductive. Paces slower than expected. Sessions that feel too easy. An internal voice suggesting this is not doing anything. That voice has been wrong before. It was wrong when you were running yourself into the ground three times a week and nothing was shifting. The early weeks of MAF training are building biological infrastructure that high-intensity work has never had a chance to develop.

How do you measure whether MAF training is working?

Use the MAF Test. Pick a consistent route – a flat running track or a treadmill set to zero incline. Warm up for 15 minutes, gradually bringing your heart rate up to within 10 beats of your MAF ceiling. Then run (or ride, or swim) a fixed distance at your MAF heart rate and record your pace for each mile or kilometre.

Repeat this test every four weeks under the same conditions.

Same conditions is not vague advice. It means the same route or machine, the same time of day, the same hydration status, the same equipment, and ideally the same climate – heat, humidity, and wind all affect your physiology in ways that show up in the numbers. If conditions change, note it. If you are sick or getting sick, do not test. A skewed result is worse than no result.

Log each test properly: date, MAF zone, distance, time taken, average heart rate, maximum heart rate. Four tests tracked this way tells you more than 12 months of untracked training. I use a structured checklist every time, and every client I work with does the same.

A developing aerobic system shows up clearly: your pace at the same heart rate improves, month over month. You’re producing more speed at the same cardiovascular cost. When I started training this way, a 5:20 per kilometre pace sat comfortably inside my MAF zone. Within six months, that same zone produced significantly faster paces – and the training felt easier, not harder.

If your MAF test pace stalls or regresses, there are two likely causes. First, heart rate is slipping above the MAF ceiling during sessions – which is common and easy to fix with better heart rate monitoring. Second, the nutrition is working against the training: carbohydrates are keeping insulin elevated, and elevated insulin blocks fat burning at the cellular level regardless of training intensity.

Why most men quit MAF training before it works

Most men who try MAF training quit between weeks four and eight. Not because the method fails. Because their identity is attached to effort.

The man who has been training hard for years has a belief system built into him: going fast means doing something. Going slow means going backwards. The first MAF sessions trigger that belief immediately. The pace is slow, other runners pass you, and there is no visible scoreboard. The correct response to that discomfort is to stay in the zone. Most men do not.

The second reason is misread progress. The marker that tells you MAF is working – pace at the same heart rate improving month over month – is invisible in the first four weeks. Body composition changes lag further behind. For men conditioned by a framework that measures training in sweat and soreness, the absence of visible feedback reads as failure. It is not.

The third failure mode is effort creep. The session feels comfortable, the pace is good, and the temptation is to push slightly harder. Heart rate drifts above the ceiling without the athlete noticing. Over weeks, training slips out of the aerobic zone and MAF stops working. The man concludes it does not work for him. It does. He just stopped doing it.

The discipline MAF requires is different from the discipline most men are used to. High-intensity training demands effort and discomfort – the standard model for proving you are serious. MAF training demands restraint. Staying slow when you feel capable of going faster is structurally harder than going hard when everything tells you to quit. Most men find the restraint the more difficult ask.

Why does diet determine whether MAF training produces results?

MAF training builds your fat-burning engine. But it cannot override a diet that keeps the engine locked.

Insulin is the switch. When insulin is high – driven by processed grains, refined sugars, bread, pasta, fruit juice – your body cannot access stored body fat. It doesn’t matter how many kilometres you cover at the right heart rate. If insulin is chronically elevated, the fuel switch hasn’t happened at the biochemical level. You’re running the aerobic system at the right intensity, but on the wrong fuel.
