Fat adaptation is the point where your body stops depending on a steady supply of dietary carbohydrate and starts pulling most of its fuel from stored body fat. That switch matters more for a man over 40 than any calorie target. Your body holds roughly two thousand calories as glycogen, and if you’re twenty or thirty kilos overweight, something north of two hundred thousand as fat. One of those tanks you refill four times a day. The other one you’ve probably never run down in your adult life. Fat adaptation for weight loss is the process of teaching your body to reach for the second one.
Your trainer called it discipline. Your GP called it age. Somebody along the way told you your metabolism slows down after 40 and this is just what happens, and you half believed it because every bloke you work with looks the same. Nobody mentioned fuel.
You eat at seven and you’re hungry by ten. You get through lunch and by three you’re staring at the drawer, or the vending machine, or whatever somebody brought into the office. You’re out of glucose at three o’clock. That’s the whole of it. Glucose is the only fuel you’ve given your body any practice at using, so when it runs out your body has nowhere else to go and tells you to eat.
The Bottom Line: Fat adaptation means your body has shifted from running on a constant supply of dietary carbohydrate to running mostly on stored and dietary fat. You get there by dropping carbohydrate low enough, and holding it long enough, that insulin comes down and your body has a reason to access the fat it’s already carrying. For most men over 40 that takes two to six weeks, and you feel it in your appetite before you see it on the scale: the constant hunger stops, the three o’clock crash goes, and you can get from one meal to the next without thinking about food. It’s a broader state than ketosis, and the way to get there is low carb, healthy fat rather than keto: enough carbohydrate out that insulin settles, without the ketone target or the rigidity that makes men quit.
What is fat adaptation, and is it the same as ketosis?
Fat adaptation is a metabolic state where your body preferentially oxidises fat for fuel rather than glucose. Ketosis is narrower: enough ketones circulating in your blood to register on a meter, usually above 0.5 mmol/L. You can be well fat adapted and barely ketotic, and plenty of my clients are.
That distinction matters because ketosis has become a number men chase, and chasing the number pulls attention off the thing that changes the body. I’ve had blokes message me a breath meter reading while their waist hasn’t moved in a month. I use the words “fat adaptation” with clients rather than “keto” for the same reason. Keto arrives loaded with rules, apps and a decade of internet argument. Fat adaptation describes what is happening, which is that a system you haven’t used properly in thirty years comes back online.
To be clear about what I actually put men on, because this gets confused constantly: it’s low carb, healthy fat, not keto. Keto pushes carbohydrate low enough to force sustained ketosis and treats that state as the target. LCHF lowers carbohydrate enough to bring insulin down and let fat burning come back, and then leaves you alone. No ketone strips, no carb ceiling to defend, and you can still eat berries, plenty of vegetables and the occasional bit of fruit. Keto’s strictness is the single most common reason men quit it, usually somewhere in week five, and a diet you abandon in six weeks changes nothing. Fat adaptation is the outcome. LCHF is how I get men there.
Most men over 40 have never gone long enough without carbohydrate to find out
The reason you’ve never felt fat adapted is that you’ve never gone more than about four hours without topping up the glucose tank. That’s the eating pattern you were taught: breakfast, morning tea, lunch, an afternoon snack, dinner, something in front of the TV. Six inputs a day, most of them carbohydrate-dominant, most of them sold to you as healthy.
Every one of those raises blood glucose, and every rise brings a rise in insulin. While insulin is elevated, moving stored fat out of the fat cell and into the bloodstream gets considerably harder. Fat burning doesn’t stop dead, it’s suppressed, and if insulin is going up six times a day then suppressed is the state you live in.
Do that for twenty years and your cells become progressively less responsive to insulin, so your body produces more of it to get the same job done, and the higher baseline makes stored fat harder still to reach. Insulin resistance and elevated insulin feed each other. Neither is the sole cause of the belly, and anyone telling you it’s that simple is selling something, but the loop is real and most men over 40 are sitting inside it. The low-carb, healthy-fat approach sets out the eating pattern that breaks it.
Duane came to me having done the opposite for years. Riding further, running harder, a bit more volume every year, and the weight went up rather than down. He lost 8kg without adding a single training session. He wasn’t happy about how simple it turned out to be.
How fat adaptation for weight loss works in the body
The machinery for burning fat is trainable. What trains it is taking away the easy option. Carbohydrate drops and stays down, insulin falls, the brake comes off lipolysis, and fatty acids move out of storage into circulation. Your liver converts some of them into ketones, which your brain will happily use once they’re there. Over the following weeks your muscle cells build more of the transporters and enzymes involved in fat oxidation, and mitochondrial capacity for the job improves.
The cleanest demonstration of that capacity is the FASTER study by Volek and colleagues in 2016, which measured peak fat oxidation in keto-adapted ultra-endurance runners at roughly double their high-carb counterparts, about 1.5 grams per minute against 0.7. Two things to hold onto before you get excited about that. Those were elite endurance athletes on a strict ketogenic diet, not men with 25kg to lose eating the way I would have them eat, and burning fat faster during a run tells you very little about what your waist does, because that depends on the whole day rather than the training hour. What it does establish is that the machinery adapts, substantially, and reasonably fast.
Then the gap between meals stops being something you have to get through. The hunger simply isn’t there, because the fuel turned up from your own body instead of your mouth.

How long does it take to become fat adapted?
Two to six weeks for most men over 40, with the first clear signal usually landing in week two or three. Full adaptation, in the sense of the enzyme and mitochondrial changes settling in, takes closer to eight or twelve weeks. You don’t have to wait that long to know it’s working.
There’s a rough patch in the first week to ten days. Flat energy, a dull head, legs heavier than they should be in training. This is where most men decide the approach doesn’t work and go back to the porridge. It’s the handover: glucose has been withdrawn and the fat machinery isn’t yet up to speed. Salt, water and eating enough fat get most men through. Undereating makes it worse, and undereating is the most common week-one mistake I see, usually because the bloke is still running his old calorie-restriction habit underneath the new food.
Inconsistency stretches the timeline too. Six good days and a Saturday on the beers and the pizza puts insulin back up and hands your body its old fuel back. You don’t lose everything, but you restart part of the process. Three clean weeks beats six patchy ones.
The signs you’re fat adapted show up in your appetite, not on the scale
The reliable signs are behavioural, and you’ll notice them before the scale moves. You stop thinking about food between meals. The three o’clock crash disappears. You can push your first meal back to eleven without planning it or suffering through it. You get to the end of a long meeting and realise you haven’t eaten since morning and it never crossed your mind.
Roger, a chief executive in New Zealand, put it about as plainly as it gets after three months of coaching: he now eats twice a day, no craving or snacking between meals, no mid-afternoon slump. He lost 7kg over that period, but the appetite change is what he led with, because that’s the bit you feel every day.
I run the same pattern, and have for fifteen years. Two meals, roughly 11am to 7pm, and I don’t plan it or track it. I had my insulin tested after an eighteen hour fast once and it came back at one, then five after a twelve hour fast. Nothing is being resisted there. There’s no signal telling me to eat, because the fuel is already on board.
Don’t use the scale on any given morning. Water shifts around a lot in the first fortnight off carbohydrate, and men who weigh in daily during that window talk themselves out of the whole thing on a bad Tuesday. Use the belt and the gap between meals.
What do you eat to become fat adapted?
Real food, three times a day at first, with the carbohydrate load low enough that insulin can settle. Meat, fish, eggs, vegetables that grow above the ground, olive oil, butter, avocado, nuts, and full-fat dairy if you tolerate it. Berries are fine. No bread, no rice, no pasta, no cereal, no muesli bars, and nothing sold to you with the word “healthy” on the front of the packet.
That’s low carb, healthy fat, and it’s worth saying again that it’s not keto. You’re not counting anything, you’re not defending a carb number, and nobody is asking you to test your blood. Take out the processed carbohydrate and eat real food until you’re satisfied. The adaptation follows on its own.
Eat enough protein. Not one man arrives at my program eating enough of it, and almost every one of them underestimates how much carbohydrate is in his day, usually because the sources are the ones he was told were good for him.
Don’t add fasting yet. Time-restricted eating is something fat adaptation hands you once you get there. Force an eating window onto a body that still runs on glucose and you get a hungry, irritable man who quits in a fortnight. Once you’re adapted the window turns up on its own, because you genuinely aren’t hungry at breakfast time. Half the men who come to me have already tried it in the wrong order, got miserable, and decided low carb doesn’t work for them.

Why training harder slows fat adaptation down
Hard training works against adaptation because high-intensity work runs on glucose and prompts your body to defend its glucose supply. Sessions above your aerobic threshold burn through glycogen, push appetite up afterwards, and add cortisol to a system already being asked to change fuel. Men who answer a stalled result by adding two sessions a week almost always make the first month worse.
What supports adaptation is aerobic work you can hold a conversation through, which is what MAF training is built around. Low heart rate, no stress response, and the aerobic system develops rather than getting flogged.
Michael, a 56-year-old runner, is the clearest example I have. In his own words he was seriously addicted to carbs, the way a lot of runners are, and his results had been flat for a year despite training hard. Diet came first: close to 9kg and 8% body fat gone, and he now weighs less than he did in his twenties. Only then did we move him to MAF, and his pace at MAF heart rate kept falling. What fat adaptation will not fix
Fat adaptation won’t overcome alcohol, broken sleep or chronic stress, and pretending otherwise is how men end up disappointed by something that was actually working. Alcohol is metabolised as a priority fuel and suppresses fat oxidation while your liver deals with it, so a heavy Friday reaches into the following week. I read my clients’ food logs every day, and I can usually ring a bloke on a Monday and tell him he got on the beers Saturday before he says a word about it. It shows up. Short sleep tends to leave you less insulin sensitive the next day and hungrier for carbohydrate, which is a difficult thing to hold a new eating pattern against. High cortisol over long stretches is linked to more fat around the middle regardless of what you eat.
It won’t fix an underlying medical problem either, and it’s no substitute for a blood panel. If your markers are heading the wrong way, get them tested and read alongside your GP.
None of that is a reason to skip fat adaptation. It’s a reason to be honest about the order. Fuel first, because it’s the biggest single lever and because it makes the other three easier to deal with. Men who go after all four at once usually last about ten days.
Which leaves one principle. If you have to be hungry to lose weight, you’re running on the wrong fuel. Hunger is a fuel-supply signal, not a character test, and a body that can reach its own fat stores stops sending it.
The first week sets your baseline
Start tomorrow morning. Drop the bread, rice, pasta, cereal and sugar, eat real food to satisfaction three times a day, and track one number: the gap between your last meal and the first time you genuinely want food again. Write it down. Not calories, not the scale.
Then watch what happens around day four, because that’s where this gets won or lost. The flat patch arrives, and men do one of three things with it. They quit. They quietly start topping the tank up with something carby and tell themselves it’s only small. Or they cut their food right back, because the old calorie-restriction habit is still running underneath the new way of eating, and that one makes the week worse than doing nothing.
None of those feel like a mistake while you’re doing them. That’s the problem. In my experience the thing blocking a man in week one is nearly always alcohol, sleep, or carbohydrate he doesn’t know he’s eating, and all three are close to invisible from the inside of your own week.
